Basically three things, push ups, flutter kicks, and running in place.

So when you go to the pace I say, when I say front you do push ups, when I say back you

Back, you do flutter kicks, when I say go you run.

And they're just timed throughout different intervals, you can say it as fast or as slow

as you want to get the people to do what you say.
